Warm Up:

ROM Drills

Baseline:
500m row
Barbell only back squat x 10
Barbell only good morning x 10

Strength:
Back squat
8 rounds x 2 reps
gradually increase weight to 80% of 2 rep max

Stamina:
4 rounds
KB front-hold step ups to box x 20 (10 reps each leg)
KB swings x 10

Work Capacity:
Row 2000m for time.
